ROW 5:00 FOR max calories… followed immediately by

RUN 5k (running clock)


Rowing Reward:  for each calorie rowed, take 5 seconds OFF your 5k time.  A little incentive to row hard and fast!!

Los Angeles County Fire Fighter Specialist Arnaldo “Arnie” Quinones, 34, was killed in the line of duty on Sunday, August 30, 2009 during the Station Fire. His emergency response vehicle went over the side of the road and fell 800 feet into a steep canyon during fire suppression activities protecting Camp 16 outside the City of Palmdale, CA. He is survived by his wife Lori and daughter Sophia Grace, born three weeks after his death.

it’s BAAAACK!!!

“FIGHT GONE BAD”

Fight Gone Bad (F.G.B.) was originally designed about a decade ago for UFC Champ BJ Penn! When BJ Penn did F.G.B. for the first time, he was put flat on his back when it was over! When he was asked about to compare the workout to a fight, he said it was like a “fight gone bad”.

F.G.B. was designed to match the time and domain of a UFC fight, while EXCEEDING its metabolic demands. Meaning, whatever the demands were in a UFC fight, F.G.B. exceeds them in terms of force (heavier), distance (longer ranges of motion), and time (work faster). In the workout, you work for 5 minutes on 5 different stations (Concept 2 Rower, Wall Ball, SDLHP, 20″ Box Jump, and Push Press) and rest for 1-minute. Normal F.G.B. lasts for 3 rounds, while a Championship Fight or Championship F.G.B. would be 5 rounds long. The reasoning behind the 1-minute at each station then on to the next station, was because Coach Glassman didn’t want stamina to be a significant factor in the workout. Since localized muscle endurance limitations reduces the metabolic demands by cramping you up and forcing you to rest, in this workout right when localized muscle endurance is about to be a significant factor you move to the next movement. Thus, 1 minute was deliberately chosen because it is the time limit found at the crest of the glycolytic pathway (the middle metabolic pathway)

Whew!  A mouthful to describe a kick-a$$ WOD!  Here is how F.G.B. works:

1:00 Wall Ball shots (count reps)

1:00 Sumo Deadlift High Pull (add reps, keep counting)

1:00 Box Jumps, 20″ box (tired yet?)

1:00 Push Press (75#)

1:00 Row for Calories

1:00 rest after each 5:00 round of work.  Add your total reps for each round for your total Fight Gone Bad score!

NO rest between stations… 20:00 running clock.

SCORING:  Add total meters rowing, total wall ball shots, total burpees, and total yards run for a grand total score.

Check this out:  500 meter world record row 1:14.4 (tank top).  His form is nearly perfect (and try to ignore the psycho grunting like cookie monster).  This guy makes rowing look easy!
